AIR FORCE JUNIOR ROTC, NC-935 SOUTHERN NASH HIGH SCHOOL Dear Cadet: This guide provides information on the Air Force JROTC physical fitness training program called the Cadet Health and Wellness Program. Health and Wellness is now an integral part of the overall JROTC program. This handbook provides detailed information to help you lead a more healthy active lifestyle and to create an individualized training program based on national standards by age and gender. This program is conducted during the 18/36 weeks of the school semester/year and can be modified to meet your personal goals. It will help you identify areas where you need improvement and incorporate needed physical training to achieve desired goals. This program is comprised of 10 main exercises, including the 1-mile run, requiring no specialized equipment and can be done in a minimum of space. In order to participate in the program you most obtain written parental consent. An initial diagnostic test will be performed during the first weeks. The results will be used to create your personalized training routine based on your baseline, age, and gender. During each Wellness training Day at least 6 exercises will be performed. You must strive to complete the number of repetitions indicated in your personal workout plan. Due to your class schedule,time dedicated during class is not sufficient. We encouraged you to perform all exercises at home a minimum of 3 times a week in order to make adequate progress. We encourage you to participate fully and observe safety precautions including getting hydrated before starting an exercise routine. A final evaluation of your progress will be conducted at the end of the semester/year to determine your progress. Your efforts and progress in the program will be recognized with the fitness ribbon and you will be eligible for other awards depending on the level of progress you make during the year. In addition, a portion of your final exam will be based on the fitness test which will be comprised of a 1-mile run, pushups, and sit-ups.   4. CADET HEALTH AND WELLNESS PROGRAM 1. General: The Wellness program is an integral part of the JROTC program representing 20% of the overall JROTC grade. It is designed to offer all cadets a way to make significant improvement in their health and to promote a more active and healthier lifestyle. This program allows the development of individual training programs based on national standards by age and gender as shown in appendix B. It identifies areas of improvement and incorporates a physical training program to reach individual goals during the semester/school year (18/36 weeks). It is composed of exercises that work all muscle groups and do not require any special equipment. 2. Wellness Exercises: The Wellness Program is comprised of the following ten exercises: (1) Pushups (2) Plank (3) Left Arm Plank (4) Right Arm Plank (5) Sit-Ups (6) Flutter Kicks (7) Squats (8) Squat Leaps (9) Side Lateral Jump (10) 1 Mile Run 3. Wellness Training Program: The Wellness Training Program will be managed and directed by the Physical Training Officer and conducted by the flight commander and his assistant in each class. Wellness Training normally will conducted on Fridays. On this day, cadets will receive two grades; One for Wellness Training uniform wear (JROTC T-shirt, shorts or jeans, and tennis shoes), and the other for participation and progress in the wellness training exercises. Cadets who do not wear the appropriate clothing or refuse to participate will receive a markdown on their Attitude/Citizenship/Behavior (ABC) grade. Only cadets with a medical excuse will be exempt from participation but will be required to help with other duties as designated by the instructor, flight Commander. 1

At the beginning of the school year, the flight commander or Physical Training Officer will ensure all cadets in their class have completed Wellness training program parental consent form and administer a diagnostic test/initial assessment to each member of its squadron performing all 10 exercises. This will be done over several days depending on class schedule. Results will be recorded in the E2C Wellness Cadet Record (appendix A), and scores assigned according to the JROTC standards in appendix B. The Wellness Physical Training Officer/flight commander will enter the scores into the CIMS database. On designated wellness training days, usually on Fridays, the Physical Training Officer will select 6 or more exercises to be performed and insure the flight commander and his assistant(s) are properly trained and informed. The flight commander/Class Wellness Training leaders will direct all training activities. On these days, the Wellness Training leader will do the following: a. Ensure all cadets are properly dressed and hydrated before going to the exercise area b. Conduct Warm-up exercises for at least 5 minutes prior to the beginning of the designated standard exercises. c. Direct the 6 designated exercises ensuring students perform and complete required repetitions according to their workout plan. d. Direct Cool-down/stretching exercises 4. Cadet Health and Wellness Program Assessment Students health and wellness performance assessment will be conducted three times: At the beginning of the year to establish a baseline, an interim assessment to evaluate cadet progress in the wellness program and a final assessment at the end of the year to determine individual improvement. Performance assessments will be comprised of the following 5 exercises/events: Push-Ups: 30-male, 20-female Sit-ups: 40-male and 40-female 1 Mile Run: 9:00 male and 10:00 female Planks: 2:00 male and 1:45 female Flutter Kicks: 1:30 male and 1:30 female 2

Wellness Program Recognition • Health and Wellness Flight Most Improved Award - Individual • Cadets that make the most improvement on the assessment from the beginning of the • semester to the end • SASI/ASI determines winner. (1 per flight) • Health and WellnessFlightElite Fitness Award -- Individual • Cadets who score highest in flight • SASI/ASI determines winner. (1 per flight) • Health and WellnessCorps Outstanding Fitness Award -- Individual • Cadet who score highest in Corps • SASI/ASI determines winner. (1 per Corps) • 6. Exercise and Safety Considerations • When exercising, cadets need to be aware of the following heat disorders:: • Heat Cramps: Painful spasms in skeletal muscle. Pupils often dilate with each • spasm • First Aid: Firm pressure on cramping muscle with warm wet towels. Gentle • stretching of affected muscle is also helpful. Re-hydrate with cold electrolyte • (Sports Drink). • Heat Exhaustion: Profuse sweating, weakness, dizziness, skin cool and wet, • body temperature usually elevated. Possible nausea and vomiting, headache. • No central nervous system impairment. • First Aid: Move to cooler environment to avoid further dehydration through • sweat losses. Administer cold electrolyte drink. Reduce body temp if elevated. • Seek medical attention for serious cases. • Heat Stroke: Body temp greatly elevated, Central Nervous system impaired, • including confusion, amnesia, ataxia (loss of balance), incoherent speech, • syncope (dizziness), delirium, loss of consciousness. 3

  7. First Aid: Heat Stroke is a life and death situation. Obtain emergency first aid care immediately. Move victim into cooler environment; reduce body temperature as quickly as possible with ice cold water and ice packs. Monitor pulse and respiration, administer CPR if necessary. The standard of ordinary care upon arrival to the emergency room is to immerse the victim in ice water. Cold Weather Training disorders to become familiar with: Frostbite: Colt weather malady in which soft issues of the skin freeze. It can occur superficially or extend deep within the body tissues. Usually frostbite involves a small area with the nose, ears, fingers, toes and cheeks most frequently affected. As frostbite progresses, the numbness and lack of feeling involves a larger area. Impaired judgment and confusion occur. Hand and foot coordination diminish, and the victim may fall. Eyesight and consciousness are lost. When shock is evident, breathing may cease and death may result from heart failure. First Aid: For early frostbite, alert the individual so that the area may be protected from further injury. Cover the affected area with clothing or blankets. Bring the victim indoors as quickly as possible and warm the affected area by immersing it in warm water (102-105 F). For severe frostbite, if the affected area was thawed and refrozen, warm at room temperature. Do not break blisters. Keep injured areas elevated. Use sterile gauze to keep fingers and toes separated. Discontinue warming the area as soon as color begins to return because swelling will develop. Call for emergency medical assistance. Hypothermia: Prolonged cold exposure results in a low body temperature, with shivering, numbness marked muscular weakness and drowsiness. An unconscious victim may have ceased breathing. If Hypothermia becomes severe, the body temperature of the victim will fall below 95F, uncontrollable shivering is accompanied by loss of coordination and mental confusion. If prompt action is not taken shivering ceases, followed by unconsciousness and death. First Aid: Wrap the victim in blankets, cover the head. Remove wet, frozen or constricting clothing. Bring the victim indoors as soon as possible. Place victim in warm water (102-105F). For severe hypothermia, administer artificial respiration or CPR as necessary. Call for emergency medical assistance. 4

  8. 7. Stretching Instructions (a) Tips For Stretching The aims of stretching are to gently lengthen muscles before and after any form of exercise, and to improve tissue elasticity / flexibility. If done correctly, stretching will help prevent injuries and increase athletic performance. (b) The following key points should be remembered while stretching: - Begin with gradual mobility exercises of all the joints, i.e. simply rotate the wrists, bend the arm and roll your shoulders. This will allow the body's natural lubrication (synovial fluid) to protect the surface of your bones at these joints. - Always warm up the body prior to stretching, as this increases blood flow around the body, which in turn makes the muscles more supple. -After exercise, slowly bring your heart rate down before you begin stretching in order to avoid blood pooling within your muscles, which can lead to cramp and dizzy spells.  - If you’re wet and sweaty, take a bath or shower then stretch, as the hot water will help relax the muscles, and prevent you from catching a chill. -Never bounce while you stretch, unless you are doing specific stretches for certain sports, i.e. ballistic stretching for martial arts. -Hold the stretch until you feel the muscle loosen off, then repeat for a further 15 seconds. -While stretching you should feel some slight discomfort, if you don’t feel anything, then you may be doing the stretch incorrectly, or simply the muscle has eased off. -Stop immediately if you feel any severe pain. -Remember to breathe regularly and rhythmically, do not hold your breath. -If you have a bad memory, start with your legs, and work up the body, in order not to miss out any of the stretches 5
